The Importance of Women Fuelling for Exercise

Many of my friends tell me that they're just no hungry in the mornings or that they don't have time to eat but how women fuel their bodies before and after exercise can significantly impact muscle growth, recovery, and overall health. If you're not going to eat a full meal BEFORE excersizing that is okay, but never train fasted as a woman!

This post explores why pre and post training fuel and why it matters for women as well as highlighting the key differences between men and women when training in a fasted state.

Why Breakfast Matters

The main reason why many women skip breakfast before trainnig is due to the beleif it helps with weight control. However, research shows that skipping breakfast (training fasted) can push the body into a catabolic state, where muscle tissue breaks down for energy. This effect is more pronounced in women than men due to hormonal differences and metabolism.

When women train fasted, their bodies are more likely to break down muscle protein for fuel. This contrasts with men, who tend to preserve muscle better during fasted exercise. For women, eating a balanced breakfast before or soon after exercise helps prevent muscle loss and supports recovery.

If you are someone who truly is not hungry in the mornings or has no time to eat, it is important that you eat something simply to send a signal to your brain that fuel in entering your system. Some recommendations may include

  • 1/3 cup greek yoghurt with some berries, honey, and/or granola

  • a protein shake

If you love a big breakfast like me, some of my favourites would be

  • Big yoghurt bowls with protein powder, oats/granola, fruit, honey, and whatever else you have

  • Avocado toast (sourdough is my favourite) and any form of eggs!

Understanding the Catabolic State in Women

The catabolic state occurs when the body lacks sufficient energy from food and begins to break down muscle tissue to meet energy demands. For women, this state can start quickly during fasted training because:

  • Women generally have lower glycogen stores than men.

  • Estrogen influences metabolism, making women more prone to using protein as fuel during fasting.

  • The body prioritises maintaining blood sugar levels, which can lead to muscle breakdown.

This means that exercising without eating can hinder muscle growth and recovery, especially if the post-exercise nutrition window is missed.

Differences Between Men and Women Training Fasted

Men and women respond differently to fasted training due to hormonal and metabolic factors:

  • Men tend to maintain muscle mass better during fasted workouts because of higher testosterone levels.

  • Women are more likely to enter a catabolic state, breaking down muscle protein for energy.

  • Women’s bodies prioritize fat metabolism during fasting but still require timely nutrition to prevent muscle loss.

These differences highlight why women should be cautious about training on an empty stomach and focus on proper nutrition timing. If your goal is to loose fat, training fasted is NOT the way as your body will attack your muscle mass rather than your fat when in a fasted state.

What About AFTER Training?

If trying to put on more muscle mass, you need to take advantage of the time period after excersize, when your body enters an anabolic state (muscle growth and repair). Eating during this time frame helps to grow your muscles properly, don't let all that time in the gym go to waste because of your nutrition! For women, this window is around 30-60 minutes.

  • Women have a narrower timeframe post-exercise to consume nutrients for optimal muscle recovery.

  • Delaying food intake after training can reduce the effectiveness of muscle repair.

  • Consuming protein and carbohydrates soon after exercise supports muscle growth and replenishes glycogen stores.

If you only ate a smaller pre workout this would be a great time to have a proper breakfast. For those who train later in the day I would recommend a post workout yoghurt bowl, smoothie, or maybe even a snack plate with meat, crackers, fruit, etc.

What to Eat for Breakfast to Fuel Exercise

A well-rounded breakfast for women who exercise should include:

  • Protein: Eggs, Greek yogurt, cottage cheese, or plant-based proteins help repair muscle.

  • Complex carbohydrates: Whole grains, oats, or fruits provide sustained energy.

  • Healthy fats: Avocado, nuts, or seeds support hormone balance and satiety.

  • Hydration: Water or herbal teas to rehydrate after sleep and exercise.

Timing Your Meals Around Exercise

To avoid muscle breakdown and support growth, women should:

  • Eat something before you train

  • Eat breakfast within 30-60 minutes after training, especially if exercising fasted.

  • Include protein and carbohydrates in the post-workout meal.

Practical Tips for Women to Optimize Nutrition and Exercise

  • Plan breakfast the night before if mornings are rushed.

  • Keep quick, nutritious options handy like protein shakes, boiled eggs, or overnight oats.

  • Listen to your body’s hunger cues and avoid skipping meals.

  • Combine strength training with proper nutrition to build and maintain muscle.
